La capitale, <a href=\"https:\/\/run-and-roll.com\/fr\/where-to-run-in-kampala\/\" target=\"_blank\" rel=\"noreferrer noopener\">Kampala<\/a>, est perch\u00e9e \u00e0 1000 m\u00e8tres d'altitude en moyenne, le sommet de certaines collines d\u00e9passant les 1300 m\u00e8tres. Construite \u00e0 l'origine sur 7 collines (elle s'est maintenant \u00e9tendue sur bien d'autres), il n'y a pratiquement aucun moyen d'\u00e9chapper au d\u00e9nivel\u00e9.  Inutile de pr\u00e9ciser que mes premi\u00e8res sorties running ont \u00e9t\u00e9 difficiles : essouffl\u00e9e et faisant des pauses apr\u00e8s chaque mont\u00e9e, il m'a fallu quelques semaines (voire des mois pour certaines mont\u00e9es !) pour m'y habituer. Alors, comment survivre quand on doit courir en c\u00f4te ? Voici quelques trucs ce que j'ai appliqu\u00e9 pendant pr\u00e8s de deux ans \u00e0 Kampala, pour survivre, progresser et (oui, un jour, \u00e9ventuellement...) aimer ces s\u00e9ances en nouvelles : en plus de vous faire cracher vos poumons, la course en c\u00f4te comporte une s\u00e9rie de risques pour les coureurs. Courir en descente, surtout sur des routes goudronn\u00e9es, implique beaucoup de contraintes sur les jambes pour freiner et supporter le poids du corps, et un impact plus important sur les muscles, les articulations et les os. D'o\u00f9 un risque accru de souffrir des genoux (syndrome rotulien, syndrome de la bande IT), des tibias (p\u00e9riostite tibiale, fracture de stress), des tendons (tendinite), etc... \ud83e\udee0 <\/p>\n\n\n\n<p class=\"has-text-align-justify\">Cependant, en am\u00e9liorant sa technique et sa posture, en faisant du renforcement musculaire et en s'entra\u00eenant progressivement, on diminue consid\u00e9rablement la probabilit\u00e9 de blessures \ud83d\ude00<\/p>\n\n\n\n<p class=\"has-text-align-justify\">Mais voyons le verre \u00e0 moiti\u00e9 plein (pas le choix !). La course en c\u00f4te, c'est un entra\u00eenement de champion qui pr\u00e9sente de nombreux avantages. On am\u00e9liore son cardio, son endurance, sa force, sa stabilit\u00e9... Le pied doit atterrir sous le centre de gravit\u00e9 du corps. Il faut \u00e9viter les trop grandes enjamb\u00e9es qui sont mauvaises pour les articulations<\/li>\n\n\n\n<li class=\"\">Se pencher l\u00e9g\u00e8rement en avant (et non pas en arri\u00e8re, comme on a plut\u00f4t tendance \u00e0 le faire) pour \"entrer\" dans la descente. Id\u00e9alement, il faudrait m\u00eame avoir une posture perpendiculaire \u00e0 la pente (mais personnellement, \u00e7a me fait toujours un peu peur)<\/li>\n\n\n\n<li class=\"\">Balancer les bras de fa\u00e7on naturelle, en gardant les coudes pr\u00e8s du corps pour un bon \u00e9quilibre<\/li>\n<\/ul>\n\n\n\n<div style=\"height:40px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n\n\n<h3 class=\"wp-block-heading\">On renforce les fessiers<\/h3>\n\n\n\n<div style=\"height:10px\" aria-hidden=\"true\" class=\"wp-element-caption\">Une autre pente \"douce\" \u00e0 Kololo<\/figcaption><\/figure>\n<\/figure>\n\n\n\n<p class=\"has-text-align-justify\">La course en c\u00f4te \u00e9tant plus exigeante pour les muscles, elle doit s'accompagner d'un renforcement musculaire sp\u00e9cifique pour pr\u00e9venir les blessures et am\u00e9liorer ses performances. Quadriceps, ischio-jambiers, fessiers, mollets, psoas : il est n\u00e9cessaire d'int\u00e9grer au moins une s\u00e9ance dans la semaine pour renforcer ces muscles. J'ai tendance \u00e0 privil\u00e9gier les exercices sur une jambe car ils sont plus efficaces (ils reproduisent les contraintes de la course \u00e0 pied) et renforcent \u00e9galement l'\u00e9quilibre et la proprioception, qui sont des \u00e9l\u00e9ments cl\u00e9s quand on court en mont\u00e9es-descentes. J'aime particuli\u00e8rement les s\u00e9ances courtes de renforcement de Vlad Ixel qui sont cibl\u00e9es pour <a href=\"https:\/\/www.youtube.com\/watch?v=meeZydx-vhU&amp;list=PLNCK0y7ZxQpIu6x71dGZ7xz-qNQsLWMB9\" target=\"_blank\" rel=\"noreferrer noopener\">le trail<\/a> et <a href=\"https:\/\/www.youtube.com\/watch?v=VypWicNZWbY\" target=\"_blank\" rel=\"noreferrer noopener\">la course en c\u00f4te<\/a>. <\/p>\n\n\n\n<p class=\"has-text-align-justify\">D'un autre c\u00f4t\u00e9, avoir un haut du corps solide est aussi essentiel quand on court, et encore plus quand on fait du d\u00e9nivel\u00e9 pour garder une bonne stabilit\u00e9 et prot\u00e9ger notre dos. C'est d'ailleurs ce qui a \u00e9t\u00e9 le plus difficile pour moi lorsque j'ai commenc\u00e9 \u00e0 courir \u00e0 Kampala : je devais m'arr\u00eater au milieu des mont\u00e9es parce que j'\u00e9tais rapidement essouffl\u00e9e. Mais avec l'entra\u00eenement, j'ai pu courir de plus en plus longtemps sans m'arr\u00eater et lorsque j'ai finalement r\u00e9ussi \u00e0 monter d'une traite une longue c\u00f4te (celle derri\u00e8re Acacia mall aargh), j'ai rarement \u00e9t\u00e9 aussi fi\u00e8re de moi. <\/p>\n\n\n\n<p class=\"has-text-align-justify\">J'ai profiter du fait <s>de squatter<\/s> d'habiter \u00e0 Kololo pendant trois semaines pour faire quelques s\u00e9ances de fractionn\u00e9 en c\u00f4te pour renforcer mon cardio et mes capacit\u00e9s respiratoires. Le fractionn\u00e9 en c\u00f4te suit globalement la m\u00eame logique que le fractionn\u00e9 \"normal\", sauf qu'on va courir en mont\u00e9e pendant la phase de travail et redescendre pendant la phase de r\u00e9cup\u00e9ration.  G\u00e9n\u00e9ralement, je faisais 30\u2032 de mont\u00e9e et 45\u2032 de descente car il faut plus de temps pour revenir au point initial, r\u00e9p\u00e9t\u00e9 5-6 fois. Dans tous les cas, on choisit une c\u00f4te suffisamment longue pour ne pas se retrouver au sommet trop rapidement. La pente ne doit pas \u00eatre trop raide non plus. On ajoute 10-20 minutes de course sur le plat (difficile de trouver un endroit plat \u00e0 Kololo lol) en guise d'\u00e9chauffement et de retour au calme, et vous avez votre s\u00e9ance !<\/p>\n\n\n\n<div style=\"height:40px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n\n\n<h3 class=\"wp-block-heading\">Et si vous \u00eates fatigu\u00e9s...<\/h3>\n\n\n\n<div style=\"height:10px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n\n\n<p class=\"has-text-align-justify\">Peut importe o\u00f9 l'on habite, il y aura toujours un endroit plat quelque part. A Kampala, je descendais soit vers le terrain de golf et Nakasero, soit je faisais des tours autour de l'a\u00e9rodrome, de upper et lower Kololo terrace, et de la golf course road. Mais on peut aussi trouver une piste d'athl\u00e9tisme, un stade, tourner autour du sommet d'une colline...
